Busy adults rarely lack the knowledge to be healthier; they lack time and energy. This 30-day challenge is designed around a full schedule. It asks for a daily walk, simple home exercise from the second week, balanced home-cooked meals, water and enough sleep. It follows the same daily tasks as the 30-day fitness challenge on our site, which you can join to track your days.

The daily tasks

Every day from day 1

  • Walk for 20 to 30 minutes. In one go or split into two shorter walks.

  • Drink water through the day.

  • Eat balanced, home-cooked meals.

  • Get to bed on time for 7 to 8 hours of sleep. Most adults need at least seven hours a night.

From day 8

  • Simple bodyweight movement for 10 to 15 minutes, such as wall push-ups, chair squats, step-ups on a low stair and standing calf raises.

From day 15

  • Make one walk 40 minutes or longer on some days, for example at the weekend.

Why this works for busy schedules

  • Walking needs no equipment or gym. It fits into commutes, lunch breaks and evenings.

  • Short home exercise takes less time than travelling to a gym.

  • Home-cooked meals can be quick with planning; see tiffin ideas and dinner recipes.

  • Sleep supports energy, mood and appetite control.

Adults do well with at least 150 to 300 minutes of moderate activity a week, plus muscle-strengthening activity on two or more days. This challenge builds towards that gradually.

Week by week

Week 1 (days 1 to 7): build the base

Walk every day, even if only 20 minutes. Fix a bedtime. Cook at least one main meal at home each day and carry a water bottle.

Week 2 (days 8 to 14): add strength

Add 10 to 15 minutes of bodyweight movement. Start easy: one or two rounds of wall push-ups, chair squats and calf raises, resting between them. Keep meals balanced with protein at each main meal; see protein-rich lunch ideas.

Week 3 (days 15 to 21): go a little longer

Make one walk 40 minutes or longer on a couple of days. Keep the daily walk and the home exercise. Try a new healthy recipe this week.

Week 4 (days 22 to 30): make it a lifestyle

Look at what is working. Choose the times, routes and meals you will keep after day 30. Plan the following month.

Fitting it into a busy day

Illustration: a laptop, walking shoes and a clock
  • Morning: a 20-minute walk before work, or walk part of your commute.

  • At work: take the stairs and walk during calls.

  • Lunch: a short walk after eating.

  • Evening: 10 minutes of bodyweight exercise before dinner.

  • Night: screens off half an hour before your bedtime.

Food during the challenge

Keep it simple and familiar:

  • Breakfast with protein: chilla, poha with peanuts, idli with sambar, or eggs.

  • Lunch and dinner: dal or another protein, a vegetable or salad and a moderate grain.

  • Snacks: fruit, roasted chana, curd or buttermilk.

  • Fewer packaged snacks and sugary drinks.

Tracking progress

Tick the daily tasks on the challenge page or a calendar. Notice changes in energy, sleep, stamina and mood, not only weight. If you want to track food lightly, see how to track your meals simply.

A note on safety

Start slowly if you have not been active for a while. If you have a heart condition, high blood pressure, diabetes, joint or back problems, are pregnant, or are over 65 and new to exercise, check with your doctor first. Stop immediately and seek help if you feel chest pain, severe breathlessness, dizziness or fainting. See our medical disclaimer.

Frequently asked questions

Can I split the daily walk into shorter walks?

Yes. Two 10 to 15 minute walks count just as well for most people.

What if I cannot do push-ups?

Start with wall push-ups and move to a kitchen counter or table as you get stronger. Chair squats can be done holding a support.

Do I need a gym for this challenge?

No. Everything can be done at home or outdoors without equipment.
